Well, I can't Rocket Jump well, but I can Sticky Jump pretty well.
Here's my general strategy for a good distance/height balance:
>Place two Stickybombs about 1 body length apart (in a line), depending on what direction you're moving. Just make sure they're pointing towards where you're going.
>Stand on the one closest to your destination (for example, the enemy Battlements on 2fort)
>DETONATE
>IF YOU PRESS W WHILE YOU'RE IN THE AIR I WILL COME TO YOUR HOUSE AND BEAT YOU WITH A BASEBALL BAT
For Rocket Jumping, much more skill and timing are required. I can't do it.
Watch STAR_'s video about it.
In any form of Projectile Jumping, DO NOT PRESS W. From the minute you detonate the explosive, your forward momentum is predetermined. Hitting W will only decrease your ability to steer to the side. STAR_ explains this better.

Shoot some crockets or stickie balls to your feet, crouch and press right click, you'll be flying in just matter of seconds

When rocket jumping, always jump crouch.

When rocket jumping never press W. It will not make you faster and it's actually not useful at all when trying to strafe. I suggest you look at some of STAR_'s vids where he explains things and also, try to go on the map called Jump_4starters it begins off quite easy but later on it is really hard. A + B are basically the basics, C and after get's harder.

Everyone has pretty much got it covered but just some quick tips:
1. Never hold W. I know it's tempting, I admit I've done it before but it doesn't actually make you go faster.
2. Crouch when rocket/sticky jumping. Others have already covered this so I won't go further into this.
3. Jump when you rocket/sticky jump. Pretty self-explanatory unless you have an urge to explode. In that case, bind Mouse 1 to Explode.
4. Strafing... Strafing is important as you can get to different areas of the map with one rocket/sticky jump. It is also useful as a defensive strategy when jumping into the middle of a battle as pro players have a harder time doing air-shots on you. To strafe, DO NOT HOLD W! Hold crouch instead and use A or D to control your character. Also move your mouse slightly in the general direction. This skill is also useful when you are blown into the air and need to strafe AWAY from the enemy.
Individual class tips:
Soldier:
Shooting directly down makes you go directly UP! Likewise, if you shoot diagonally behind you, you go forward but close to the ground. Use this to get across a map quickly and to start a pogo. There are more tips but they are more advanced and too hard to explain without video sorry.
Demoman:
What Oxz said above.

I can do sticky jumping a lot better than I can rocket jumping, but what people have said is pretty much the same as what I was going to say, although Iam aiming my focus at sticky jumping here:
- All you really need is 1 sticky, but 2 stickies are also good if you want to travel extra far, but that is very risky to do. I tend to do a crouch jump over my sticky before detonating because that is basic logic.
- Strafing is also essential for making the most out of your jump, just hold left or right key and turn in the direction of the key you are holding while in mid-air. Use strafing for flanking, or for getting the jump on attacking oppenents (which is very risky unless you know what you are doing.)
- Never press W, although it is a natural instinct. Hell, it catches me off guard once or twice.
- Try to also think of what weapon you will have deployed when you land; an Ullapool Caber is a shameful but good example, but a general melee weapon is good for catching your enemies off guard without having to waste precious ammo (although you want to try regular melee when picking off targets.)
-Think of where you are when you sticky jump. Don't just sticky jump when you are in the eye of the battle. Try to do it where you won't crash into obstacles, and where there isn't a bloodbath going on.
- Always keep an eye on that health meter. A wrongly timed sticky jump could brutally dismember your beautiful Demoman.
- If you can't get it down right, try practicing by setting up a server and practicing on the map of your choice. If you can build strategies and good points to sticky jump on various maps, you can be very useful as a Demoman in a serious game.

i still don't know how to grenade jump, i don't understand but it doesn't work for me

It only works with sticky bombs, though. And even though it sounds a cliche, the secret is to practice. You'll improve it with time, don't worry.

with sticky you just throw it and go on top of it and press right click to blow and you get your jump!
